10 Push Ups

10 Air squats

10 Kettlebell

Strict Press (6 Rounds for reps)

Perform one set every minute for four sets:

*Set 1 – 3 reps @ 67-72%
*Set 2 – 3 reps @ 72-77%
*Set 3 – 2 reps @ 77-82%
*Set 4 – 2 reps @ 77-82%

Rest 1 minute

Perform one set every two minutes for two sets:

*Set 5 – Max reps @ 60-65%
*Set 6 – Max reps @ 55-60%

*For the max reps sets do not exceed 90 seconds.

Accessory Work (4 Rounds for reps)

4 Super Sets

10 Dumbbell Bench Bicep Curls + 20 Dumbbell Bench Press

METCON (5 Rounds for reps)

5 rounds for time of:

10 Shuttle Runs (25 ft each)
15 Deadlifts (155/105lbs)
15 Wall Ball Shots (20/14lbs)
10 Toes to Bar

Goal = < 17 minutes

Cap = 20 minutes
